At the cellular level, losing fat requires one underlying condition: your body must use more energy than it takes in over a sustained period. The questions we get most about creatine aren't about whether it works — that part is settled. They're about safety. That fear usually comes from secondhand gym mythology, not from anything in the actual literature.

What Creatine Actually Does

Creatine is a naturally occurring compound made from amino acids, found in red meat and fish, and produced by your own liver, kidneys, and pancreas. About 95% of your body's creatine is stored in skeletal muscle, where it helps regenerate ATP — your muscles' immediate energy currency — during short bursts of intense effort. Understanding PCOS

PCOS is one of the most common hormonal conditions affecting women of reproductive age, characterised by some combination of irregular menstrual cycles, elevated androgen levels, and/or polycystic ovaries on ultrasound. It's a syndrome — meaning it presents differently across individuals. At the center of most presentations is insulin resistance: a state where cells respond less efficiently to insulin, causing your body to produce more of it to manage blood sugar.

VO₂ max has moved from elite sport laboratories into mainstream fitness wearables. But most people who track the number don't fully understand what it means, what determines it, or how to actually improve it. This guide covers all three.

Most recreational runners who plateau are doing too much "medium intensity" training — hard enough to be tiring, but not hard enough to force the cardiovascular adaptations that actually raise VO₂ max. The 80/20 rule solves this systematically.

What VO₂ Max Actually Is

VO₂ max is the maximum rate at which your body can consume oxygen during intense exercise. It represents the ceiling of your aerobic energy system, determined by a chain of physiological factors: how much blood your heart can pump per beat (stroke volume), how many red blood cells are carrying oxygen, how many mitochondria your muscle fibers contain, and how efficiently your muscles extract oxygen from the blood. Training improves VO₂ max primarily by driving adaptations in all of these factors.

A high VO₂ max doesn't just mean you can run farther. Research now links it directly to longevity — it's one of the strongest predictors of long-term health outcomes we have.

Zone 2 Training Explained

Zone 2 is the intensity range where you're working hard enough to stimulate aerobic adaptations, but not so hard that you accumulate significant lactate or mental fatigue. Practically, it feels like a "conversational" pace — you could hold a full conversation but wouldn't want to give a speech. At this intensity, you're primarily burning fat for fuel, building mitochondrial density, expanding your capillary network, and developing the aerobic base that higher-intensity efforts sit on top of.

The 80/20 Rule

Elite endurance athletes across almost every sport follow a consistent pattern: roughly 80% of training volume at low intensity (Zone 2) and 20% at high intensity. Most amateur runners do the opposite — most of their running ends up in a "moderate" intensity zone that's too hard to allow full aerobic adaptation, but not hard enough to drive VO₂ max improvements. This is often called the grey zone.

High-Intensity Intervals to Raise the Ceiling

The most research-backed protocol: 4-minute hard intervals at ~90–95% max heart rate, with 3-minute recovery jogs, repeated 4–5 times. This stimulus is intense enough to fully challenge your cardiovascular ceiling without causing the excessive recovery demand of all-out sprint intervals.

A 4-Week Training Structure

Week 1

Establish the Base

3–4 sessions per week, all at Zone 2 pace. Focus on duration, not pace. Build to 45–60 minutes per session comfortably.

Week 2

Introduce Intervals

Replace one Zone 2 session with 3×4 min intervals at hard effort, with 3-min easy jog recoveries. All other sessions stay Zone 2.

Most athletes get nutrition roughly right in training — and then get it completely wrong on match day. Game-day fuelling is its own science, with different timing requirements and physiological priorities than everyday eating. Here's the framework.

Pre-Match Nutrition

The goal of your pre-match meal is to arrive at the start with full glycogen stores, stable blood sugar, and no GI discomfort. The ISSN recommends eating a main meal 3–4 hours before kickoff or game time, structured as: high in carbohydrates (to fill glycogen), moderate in protein, and low in fat and fiber (both slow gastric emptying — causing bloating during play).

The instinct when your knees hurt is to rest. And while acute injury does require rest, chronic knee pain — particularly the kind that comes with age or early osteoarthritis — almost always improves with the right kind of movement, not more rest.

Why Strengthening the Muscles Around Your Knee Helps

The knee joint is stabilised by ligaments and cushioned by cartilage. What supports it and protects it from excessive load is the surrounding musculature — primarily the quadriceps (front of thigh) and hamstrings (back of thigh), along with the glutes and calves. When these muscles are weak, the knee joint absorbs forces it was never designed to bear alone. Strengthening them distributes load more effectively, reduces pressure on cartilage, and significantly reduces pain over weeks to months for most people with chronic knee pain.

Weak quads are the single most modifiable risk factor for knee pain in older adults. Strengthening them changes the equation.
